How to Lose 20 lbs. of Fat in 30 Days… Without Doing Any Exercise

Fat Loss via Better Science and Simplicity

It is possible to lose 20 lbs. of bodyfat in 30 days by optimizing any of three factors: exercise, diet, or drug/supplement regimen. I’ve seen the elite implementation of all three in working with professional athletes. In this post, we’ll explore what I refer to as the “slow-carb diet”.

In the last six weeks, I have cut from about 180 lbs. to 165 lbs., while adding about 10 lbs. of muscle, which means I’ve lost about 25 lbs. of fat. This is the only diet besides the rather extreme Cyclical Ketogenic Diet (CKD) that has produced veins across my abdomen, which is the last place I lose fat (damn you, Scandinavian genetics). Here are the four simple rules I followed…

Rule #1: Avoid “white” carbohydrates

Avoid any carbohydrate that is — or can be — white. The following foods are thus prohibited, except for within 1.5 hours of finishing a resistance-training workout of at least 20 minutes in length: bread, rice, cereal, potatoes, pasta, and fried food with breading. If you avoid eating anything white, you’ll be safe.

Rule #2: Eat the same few meals over and over again

The most successful dieters, regardless of whether their goal is muscle gain or fat loss, eat the same few meals over and over again. Mix and match, constructing each meal with one from each of the three following groups:

Proteins:

Egg whites with one whole egg for flavor

Chicken breast or thigh

Grass-fed organic beef

Pork

Legumes:

Lentils

Black beans

Pinto beans

Vegetables:

Spinach

Asparagus

Peas

Mixed vegetables

Eat as much as you like of the above food items. Just remember: keep it simple. Pick three or four meals and repeat them. Almost all restaurants can give you a salad or vegetables in place of french fries or potatoes. Surprisingly, I have found Mexican food, swapping out rice for vegetables, to be one of the cuisines most conducive to the “slow carb” diet.

Most people who go on “low” carbohydrate diets complain of low energy and quit, not because such diets can’t work, but because they consume insufficient calories. A 1/2 cup of rice is 300 calories, whereas a 1/2 cup of spinach is 15 calories! Vegetables are not calorically dense, so it is critical that you add legumes for caloric load.

Some athletes eat 6-8x per day to break up caloric load and avoid fat gain. I think this is ridiculously inconvenient. I eat 4x per day:

10am – breakfast

1pm – lunch

5pm – smaller second lunch

7:30-9pm – sports training

10pm – dinner

12am – glass of wine and Discovery Channel before bed

Here are some of my meals that recur again and again:

Scrambled Eggology pourable egg whites with one whole egg, black beans, and microwaved mixed vegetables

Grass-fed organic beef, pinto beans, mixed vegetables, and extra guacamole (Mexican restaurant)

Grass-fed organic beef (from Trader Joe’s), lentils, and mixed vegetables

Rule #3: Don’t drink calories

Drink massive quantities of water and as much unsweetened iced tea, tea, diet sodas, coffee (without white cream), or other no-calorie/low-calorie beverages as you like. Do not drink milk, normal soft drinks, or fruit juice. I’m a wine fanatic and have at least one glass of wine each evening, which I believe actually aids sports recovery and fat-loss. Recent research into resveratrol supports this.

Rule #4: Take one day off per week

I recommend Saturdays as your “Dieters Gone Wild” day. I am allowed to eat whatever I want on Saturdays, and I go out of my way to eat ice cream, Snickers, Take 5, and all of my other vices in excess. I make myself a little sick and don’t want to look at any of it for the rest of the week. Paradoxically, dramatically spiking caloric intake in this way once per week increases fat loss by ensuring that your metabolic rate (thyroid function, etc.) doesn’t downregulate from extended caloric restriction. That’s right: eating pure crap can help you lose fat. Welcome to Utopia.

If 1 cup of cooked white rice is estimated to have 200 calories, then how on earth does a 1/2 of cup of rice have 350 calories? BRO, YOU’RE CLUELESS. SMH

However I checked at http://ndb.nal.usda.gov/ and it looks like Tim was quoting the calories in 1/2 Cup of UNCOOKED Rice.

Not sure if that was his intention or not.

Hi Tim,

First of all let me thank you for writing the 4 hour body, i know much more about food, than i ever did. I think Low GI eating is a good concept in general, and the diet is easily doable. However i write to you with certain worries. I have been on this diet for 6 weeks now, and lost 6 pounds which is quite less in general, but i think its because i am only 6 pounds from the ideal weight for me. However i have run some tests, and seen an improved HbA1c, and fasting blood sugar (i am non-diabetic). However i am rather worried about an increase in the TSH and also total cholesterol., which was ideal 6 months back. A little bit about me, i am a regular runner, and even when i was not on slow carb, i was eating pretty healthy. I just want to check with you, if other women have noticed such issues, is this temporary and whats the way forward for me.

It will be great if you see your thoughts.

This is a great guide. However, I have a few questions I’m hoping you can answer for me…are baked beans a no-go because they are much higher in carbs/calories? Also, does coconut water fall into the same category as fruit juices? Are protein bars off limits as well? And what do you eat when you snack…especially late night?

just curious, why should I stay away from milk? Is it the dairy? I’ve been drinking about only a cup or a cup and half of organic fat free milk most days. I sometimes use it for coffee in place of creamer.

I have done low carb diet for one week so far and lost 2.1kg (80.5kg at start) – I love Mexican and Indian food so am well suited to diet, did not miss carbs. An example is chicken tikka, tarka dhal and spinach curry. I love cooking so I found easy to adapt meals. Eggs, mushrooms, refried beans and Turkey bacon – is an excellent breakfast. I like weight training and can’t wait to get my % fat down before trying to eat more calories for lean mass increase. The only thing I was not sure of is when eating more calories for muscle mass increase , what foods are allowed then? Your book mentions milk, higher calories and adding carbs to low carb diet. I am not sure if diary can be eaten again or fruit or do the carbs need to be Low GI. Obviously I want to keep fat increase to minimum but gain maximum muscle.

Would you have any changes in your recommendations for those with hypothyroid? I have Hashimotos Autoimmune disease and it’s been a long hard struggle to lose weight & especially keeping it off. I excersize and love fresher foods and fruits/veggies. I love wine too but don’t over do it.

When should I eat when I run first thing in the morning? I’ve got kids and husband lives out of town (military), so I can only really run before they wake up. Is it more important to get the 30g of protein within 30 minutes of waking or can I eat after the run?

Also, I’ve got a gluten sensitivity and wanted to try L Glutamine to repair my gut, but was wondering if it’s something I take for a while or do I have to take it forever type of thing? Thanks!

Becky, I’m not Tim but I’ll take a stab at your question. I would do your run first, then eat. My personal experience is eating THEN running will cause digestion issues (blood being diverted to muscles when it should be going to the stomach, plus who wants to eat then workout?).

In the grand scheme of things, it won’t really make any impact on your overall health and weight loss which you decide to do first…whichever way makes you feel best is the way to go.

As far as the L GLutamine thing…I have no idea so I’ll leave that to someone more qualified. 🙂

I have been trying to loose weight for a few month. It is working, but the one thing that is making it succeed is exercise. I know, it is terrible, blah, blah, blah. But, to be honest, that is about the only way to loose weight faster. You don’t have to be excessive, but just do something straight through for about 30 minutes a day. For example, I run for 30-60 (depending on what I eat) a day. It can actually help you loose weight faster, and make you toned. I think it works the best because you can eat ice cream once and a while, and not have to stress over it.

Lost 3 lbs my first day! Start weight 135 now at 132. I interval train 5 times a weeks and on my “off” day I cycle…but nothing was happening as far as weight… 🙁

Fruit is prohibited except on cheat days.

If you recall, this diet has nothing to do with calories.

So the calorie content of the fruit doesn’t matter. It’s the fructose.

This sounds like a really good way to lose weight.

I especially like Rule #3: Don’t drink calories.

I tend to drink water or normal tea with my meals or even during the day.

I very rarely drink carbonated drinks like cola based stuff or anything like that. And for the life of me I don’t understand why so many people drink that stuff. You see people lining up at supermarket checkouts with gallons of the stuff for them and their families.

You actually may be exercising too much.

Have you read Tim’s Four Hour Body book?

Have you tried this Slow Carb Diet yet?

I believe if you combine some slow carb diet, with PAGG (mentioned in the book), and some light weekly exercising, you can get there.

Also, is all you care about are the pounds?

You must also consider your body fat percentage. Because maybe you are losing fat but gaining muscle and muscle does “weigh” more than fat.

So “weight” isn’t always the best indicator of health.

I have been following this diet for about a week now and the results are incredibly promising. It took a few days for the diet to really kick in, but when it did I lost 5 pounds literally overnight! Granted, I assume most of that was water weight as my muscles became glucose depleted, but it’s the first step in the process.

I’ve been suffering some of the effects of the low-carb flu; mainly a mild headache and brain fog. Today it’s feeling better. Cannot wait for my cheat day this weekend. 😀

Weight loss is no rocket science. Its just a case of calories in vs. calories out.

If a person burns more calories than he consumes, then he loses weight.

If your body burns say 1900 calories, its just a case of consuming less than that over a period of time.

And yes, you can eat even junk foods and lose weight if all the junk you eat in a day is less than the calories you burn.

I am in my mid 50’s and at 6ft 2in was reaching 228lbs, and work from a home office arrangement. About a year ago I was warned by Dr. that I was pre diabetic with a glucose of about 113. I did not eat a lot of junk food or sodas but I did eat a lot of the fast foods that make up the American diet now unfortunately. About five weeks ago I had my fasting glucose tested by a relative that was diabetic and it was 220. WOW, definite wake up call. I had been reading about both the slow carb as well as paleo and keto diets. I was particularly interested in the keto diet and how it seemed to be a good glucose fix. I immediately cut out all grains, breads, etc, and sugars. Have gone from 220 About 5 weeks ago to 114 this past Saturday. Also lost 12 lbs along the way and better than I have in years.

Fruit is allowed but no more then two servings a day and berries or more low carb fruits are suggested. You won’t lose weight as quickly if you eat to much fruit. Trust me I love to eat tons of fruit but I would actually gain weight eating lots of fruit on a low carb diet.

Here is a sample of my low carb diet that I lose weight on about 10 pounds the first week and then a few pounds a week afterward

A typical day includes

12-20 oz water upon waking up

Breakfast Two egg omelet with cheddar cheese and sour cream plus coffee with a stevia and light half n half sometimes I eat veggie bacon, you can eat real bacon or a small breakfast meat if you desire. I also add spinach, onions and peppers to my omelette once in awhile.

Snack. Quest bar any flavor

Lunch green salad with cucumber, sunflower seeds, tofu or garden burger patty ( you can use protein of choice) with real ranch dressing full fat. And 20 oz of water

Snack hard boil egg, or peanut butter on celery or a half a cup of cottage cheese with some cashews

Water if thirsty

Dinner. Taco salad with lettuce black beans sour cream salsa, grilled onions and peppers guacamole

I do not Suggest this is the healthiest meal plan but it has work for me, I’m currently down 30 in about 2.5 months.

Hi, I am turning 14 in a few weeks and I am on the edge of 130 pounds while all my friends are around 110 or lower. I am really self conscious. I don’t know what to do because I have talked to my parents about eating healthier and exercising more but they wont listen to what I have to say. I cant go buy my own groceries and cook my meals separately… Im lost. I don’t know what Im supposed to do..

Yeah, finaly some info about dieting. People do not understand, that exercise is not the key ingredient in getting a six pack, the golden grail is controlled nutrition. Anyway, the tought of eating the same meals everyday bothers me a bit. You can get food alergies doing this. Better have a ballanced diet instead.

I struggle with knowing the right kinda carbs to eat. I have lost 25lbs in the last several months but struggle with researching what foods to eat to keep it off and to make a eating lifestyle change. I’m only looking to drop about 10 more pounds but would like some suggestions on what to eat. I love veggies like squash, zucchini, snap peas, ect…and also love chicken pending I may can finds some new ways to season it without getting wore out on the same taste. Maybe you can help me. Hi i trying to lose weight by going hard dieting on myself. Now i weight like 165 pounds. I trying to lose to 140 does anything know how to lose weight 100% by eating right without exercise. Because right now I work like 4 days per week. During 4 days i make like at least 8000 steps. From what i see on my phone record. What i doing on my dieting plan is either eat food for breakfast and the rest of the day i dont eat or just eat fruit like apple,bananas.etc… I was wondering if people could correct my diet plan or help me to improve? Okay I just need some advice. Before I got pregnant I was about 208. I’m 28, 5’6. By the end of my pregnancy I became a total of 224 right before I had my last checkup. Healthy pregnancy and babyboy, I was all stomach. By the time I had my 6 week check after having my son I was down to 201. So I lost all my baby weight very quickly. Went to my 6 week check-up doctor told me Mirena(iud) was the best way to go for birth control. So I got it put in. 3 months later I was back up to 230. A year later (now) I have gotten it taken out. I will tell you what that is probably the worst thing I could of ever did was get on birth control! I felt horrible all the time, and not to mention how much weight I gained in my stomach(spare tire)! I have never been this big before in my life, I was always active and never ate too much! Here I am 239 lbs later. I’m thankful for my son but the side effects of this birth control has gotten the best of me and I am ready to lose it! HELP PLEASE HELP! [Moderator: email address removed]

didn’t work for me… I need a balance of both diet and exercise bin walking 3 hours a day with a circuit in one of them a diet of veggies and preteen… I’ve lost more than 8 lbs week one

Hey–I’ve been on the diet about 2.5 weeks and have lost 7.5 lbs. The first week was awesome, I dropped 5.5, but this last one only 2. On my break days I’ve been eating pasta, pizza, ice cream and beer lol. Is there anything I can do to get back up into the 4-5 lb loss range again? I’m only trying to lose 20-25 lbs.

i am a 27 year old girl and have a son with health issues ,we spend alot of time in hospital and i worry about him alot!i want to be fit and healthy for him he deserves the best!i find that i am over eating to help help with my worry.chocolate does make you feel better but only for a while!this is a great post and im going to take it on board!thanks 🙂

Love it. Looking for dramatic weight loss over the next few months and this seems like a good approach. I will be exercising and running during this time. Do I need to take anything into account to make sure I still have enough energy?

Well i need advice my mom keeps on making sup beans or fried chicken or other foods like that but she never tries to cook helthier am 16 i weight 179 and she is always cooking food like that and i try to give half to my sister but i dont want to tell my mom how she cooks eve though i know how to cook if i tell her she gets mad if i tell her i want to get in a diet she still makes that tipe of food and and i have no self control and end up eating it candy is my number one weakness my dad almost every time he comes from work he brings chips juice or sometimes pizza i dont know what to do my mom bearly lets me put healthy or diet food when we go to the store and above all am picie with food i dont like black beans any kind of vegetables or tea

I need lots of help and sorry for my grammar its 2:13am i havent slept any help will be great

I’m a 45 year old carpenter/builder that has a small but growing business.

I am a single parent of 4 boys!

I have recently awakened from some sort of mental slumber ( or bringing up four boys) and now my mind is so motivated by business and learning it’s amazing.

You have been a major inspiration! I stumbled over you by accident and now listen to your podcasts in the car or whilst taking my dog for long walks. The’re fantastic.

I’ve always trained hard, played Aussie rules football for twenty odd years and love surfing and life!

I have lost a lot of weight on this diet ~ I love it ~ it really works!!

Thank you ~ however I have plateaued and wonder if you have any recommendation how to jump start into the fast mode as I am half way to my weight loss goal.

Also, are microwaved sweet potatoes/yams ok to eat on this diet?

I am about to start a Ketogenic Diet as you mentioned. But the upside is that, instead of going through a harsh regiment to get into ketosis I found a supplement that puts me in ketosis in 1-2hs. I will be documenting my results and I will come back here to let you know the results.

Hi, I just started my diet and I have been consistently having for breakfast Sunnyside eggs on whole wheat English muffin with table spoon of feta or all natural PB with half of banana on ww English muffin, Lunch I would have a small can of tuna in water with half of avocado and lettuce onion, and a 100 calorie almond snack, and for dinner I would have chicken or fish. Is that okay the way I have been eating to loose weight? I would love your help so I know I’m doing this right. Really appreciate it, Thank You!!

Why beans? Beans have lectins, and their phytates keep you from absorbing their nutrients. Couldn’t we have another form of carbs like winter squash instead? It’s hard to argue with winter squash.

Will “Bulletproof” coffee work with this plan? I make a variation that is equal parts butter and half & half with a normal serving of MCT coconut oil. Or is this type of drink too high in calories?

At the end of this month I will use this article as a guide to purchase the foods I need to start my diet, and document thirty days of progress on my blog. I’ll come back and comment about my results.

It’s funny, I know I want to lose belly fat that most people barely notice, but it bugs the hell outta me. Here I am sitting in Burger King reading this article after eating a Texas Double Whopper, large fry and large pop (I’m from Chicago hahaha). I read this thinking, “I have tons of rice and pasta in my kitchen.”

So now I have to get all the right foods. I plan to make videos documenting the entire process. Wish me luck!

This lifestyle plan is very similar to carb nite solution. I have done something very similar and did lose weight on it. It does work especially with that cheat day that you go all out and eat junk all day. I usually don’t feel like eating for 3 days after the cheat day.

Hi Tim! I would like to ask you what you think about fruit. I feel like I need various servings of fruit per day to feel right but I don’t know it it’s because of the sugar in it or because my body really needs it. Is it possible to incorporate fruit in this diet and still lose a lot of fat? Thanks!

I am doing some tong similar to this now… one load day to eat whatever I want, I also enjoy a glass of red wine almost every night. The only difference is I don’t do any artificial sweeteners and I dont avoid the egg yolks. I also only do whole dairy and fruit after a workout.

In your article about losing 20 lbs with no exercise you mentioned no dairy products (milk). What about a high protein low-carb shake or some fat- free cottage cheese? And is it really possible to lose weight and gain muscle without exercising and keep it off?

I enjoyed reading this post. It reminded me to stay away from harmful foods like pasta or fried foods.

I love wine too. Especially red wine, because research shows is the healthiest alcoholic drink.
